Most people who ask how to calculate macros end up with three browser tabs, a spreadsheet, and no more clarity than when they started. The method itself is simple. What makes it feel hard is that every calculator online skips straight to a number without showing you where it came from — so the moment your goal changes, you're stuck again.
There are only three steps: estimate your calories, pick a split for your goal, and convert that split into grams. Do it once by hand and you'll never need to guess again.
Step 1: Estimate your daily calories
Your macros are a slice of your total calories, so calories come first. The fastest reasonable estimate is bodyweight-based:
- Maintenance — roughly 14–16 calories per pound of bodyweight if you're moderately active.
- Fat loss — maintenance minus 15–20%, which is enough of a deficit to see steady progress without wrecking your energy in the gym.
- Muscle gain — maintenance plus 10–15%, small enough that most of the added weight is muscle rather than fat.
A 180 lb person who's moderately active lands around 2,700–2,900 calories at maintenance, roughly 2,250–2,400 in a cut, and 2,950–3,200 in a lean bulk.
This is a starting point, not a verdict. Track your weight for two weeks at your estimate and adjust up or down by 100–150 calories if it isn't moving the way your goal expects.
Step 2: Pick a split for your goal
With total calories set, the split decides how those calories are divided between protein, carbs, and fat. Protein is set first and held constant — it protects muscle regardless of whether you're cutting or bulking. Carbs and fat flex around it based on training volume and personal preference.

Once that's fixed, carbs are the lever: more of them fuels harder training sessions, fewer of them makes a calorie deficit easier to sustain.
Step 3: Convert percentages to grams
Protein and carbs are 4 calories per gram; fat is 9. Take your daily calorie target, apply the percentage split, then divide by the calories-per-gram for that macro.
For a 2,800-calorie maintenance target at the 30/40/30 split:
- Protein — 2,800 × 0.30 = 840 calories ÷ 4 = 210 g
- Carbs — 2,800 × 0.40 = 1,120 calories ÷ 4 = 280 g
- Fat — 2,800 × 0.30 = 840 calories ÷ 9 = 93 g
That's the whole calculation. Everything past this point — meal timing, food choices, whether you hit 208 g of protein or 212 g — is optimization on top of a target that's already correct.
You don't have to keep doing this by hand
